Resistance exercise training: benefits, types, and how to
Resistance exercise training (RET) has emerged as a cornerstone of modern exercise science, with a growing body of clinical evidence supporting its use beyond mere muscle building. In patients with heart failure, combined endurance and resistance training improves functional outcomes and offers an evidence-based foundation for clinical management [1]. Pick a rep range and match the load
Reps don't exist without weight. For strength, keep 3-6 reps heavy. For muscle growth, 6-15 with moderate load. For endurance, 15 or more. Pick one goal and stick with it. You can't optimize for all three at once. Change rep ranges every 8-12 weeks if you need a change, not every session.
How do you know when to add weight?
When you hit the top of your rep range on all sets with a rep or two left in the tank, add weight. Upper body jumps of 2.5-5 kg work. Lower body can handle 5-10. If you can't hit the bottom of the range next session, you added too much. Back off.
Set your weekly split by movement patterns
Train each muscle group twice a week, not once. Use full-body sessions or an upper-lower split. Put compound movements first: squat, hinge, press, row. Then accessories. A simple template: Monday full-body, Wednesday full-body, Friday full-body. That's enough for most people. If you can only manage two days, do a full-body split each time.
Log your sets and review weekly
Write down the exercise, load, and reps after each set. A simple note app works. Look for patterns: which lifts stall, which jump forward. - The bar feeling light can mean better mechanics, less fatigue, or a good warm-up, not more strength. Pushing load upward every session grinds joints and forces form breakdown eventually.

- Add reps first. Add weight only after you hit the top of your rep range for two sessions in a row.
- Mistake
- Taking every set all the way to failure.
- Why
- Failure builds deep fatigue and can drain the last half of your workout. Research on trained lifters shows leaving a few reps in reserve produces similar muscle growth with a lot less soreness.
- Fix
- End most sets with two or three reps left in the tank. Let the last set of the last exercise go to failure if you want a burner.
- Mistake
- Resting randomly between sets, checking your phone. You end up with two minutes one set, five the next. Often one minute.
- Why
- Rest changes the next set. Too little rest and power drops, so strength work turns into conditioning. Too much rest stretches a workout, killing your time budget for the day.
- Fix
- Set a rest timer with a number: 2-3 minutes for strength, 60-90 seconds for hypertrophy. Stick to it like you stick to the set itself.
- Mistake
- Skipping the lower half of a rep to handle a heavier load.
- Why
- The stretched position is where muscle fibers get the biggest growth signal. Half-reps shorten the muscle through a range that skips most of the stimulus.
- Fix
- Reduce the weight until you can move the full range under control. Slowing the lowering phase turns a partial rep into a full one.
