Lower body workouts: 5 moves to build strength and muscle
Lower-body workouts are a fundamental part of any strength program, and research supports their ability to improve both body composition and muscular strength [1]. Public-health experts also emphasize the need to scale up resistance training interventions for the general population, since they deliver broad benefits [2]. But getting the most from a lower-body session isn't just about loading the barbell, workout structure matters. A single bout of lower-body aerobic exercise may actually compromise the quality of a subsequent lower-body resistance session [3], so sequencing cardio and weights deserves attention. Supplementation is another area many lifters explore. Pre-workout supplements have become popular among resistance-trained individuals [4][5] and are marketed to enhance energy, reduce fatigue, and improve performance [6], although research specifically examining women's responses remains limited [7]. Amino acids like leucine and branched-chain amino acids have also been studied for their role in lower-body workout volume and recovery [8][9]. For those seeking a more athletic approach, modalities like CrossFit combine lower-body strength with metabolic conditioning [10][11], and evidence suggests even clinical populations can benefit, though heat strain may limit exercise benefits in conditions such as multiple sclerosis [12].
Practical Playbook
Start with two compound lifts per session
Think about your lower body as a hinge and a squat. You need both. Pick a squat pattern (back squat, front squat, goblet squat) and a hinge pattern (deadlift, Romanian deadlift, kettlebell swing). Do one of each per workout. Two or three days a week is plenty. Rest two minutes between heavy sets. If you're new, start with goblet squats and kettlebell swings. They teach the pattern without needing a spotter.
How do you know when to add weight?
Don't add weight just because you finished five reps. Add weight when the last set feels like you had two or three solid reps left in the tank. For beginners, that might be every session. For intermediates, every two or three weeks. If your form breaks down, you've gone too heavy. Take a video if you can. The bar should move fast, then slow down, then grind. That grind is your cue to stop.
Set volume based on your recovery capacity
The evidence points to around 10 to 20 hard sets per muscle group per week, but that's a range, not a commandment. Start at 10 sets for your quads and glutes. Add a set each week if you're soreness-free and sleep and hunger are fine. If you're dragging by week three, cut back. I'd rather have someone do four solid sessions a month than eight fried ones.
Slow the lowering phase, keep the tension
Most people drop downhill too fast. Set a tempo like 3-0-1-0 on squats and RDLs. That means three seconds down, no pause, one second up, no pause. It's boring, but it works. The slower lowering phase stretches the muscle under load, and that tension drives growth. You'll also find out if your knee caves in. If you can't keep your knee from rolling inward at that speed, lighten the load.
Common Mistakes
- Mistake
- Treating squats and lunges as the entire lower body workout.
- Why
- Both are great exercises, but they're quad dominant. Skip the hinge and your hamstrings and glutes stay quiet, which is a fast track to knee pain and a squat that stops going up.
- Fix
- Add a hip hinge to every leg day. Romanian deadlifts or hip thrusts, three sets of 8 to 10, placed after your main lifts. That's the balance most programs are missing.
- Mistake
- Training legs once a week and skipping them whenever you're sore.
- Why
- Legs can typically handle the same frequency as your upper body when recovery is in line. The once-a-week schedule is a habit, not a biological requirement, and every skipped session compounds the next one.
- Fix
- Aim for two leg days a week. If you're sore, cut the sets or go lighter, but still go through the movement. Soreness is a checkpoint, not a reason to take a week off.
- Mistake
- Keeping the weights comfortable so you can hit 12 to 15 reps without a fight.
- Why
- Legs grow when they're forced to adapt. Sticking with the same dumbbells for a year won't build anything because the stimulus never changes. High reps are neither better nor worse unless the effort is actually high.
- Fix
- Add a small amount of weight each week, like 2.5 kg on the bar. Keep most sets between 6 and 10 reps and push to within a rep or two of failure. That progression is non-negotiable.
- Mistake
- Skipping calves and single-leg exercises to save time or because they're not 'big' movements.
- Why
- Your legs are a chain. Ignoring calves contributes to ankle and Achilles tightness, and unilateral work exposes strength imbalances that a bilateral squat hides. Both problems show up later, usually as an injury or a stalled lift.
- Fix
- End every lower body session with split squats and calf raises. A couple of sets each, no fancy equipment, twice a week. Boring, but it keeps the whole chain strong.
