I'd keep squats, but add Romanian deadlifts and Nordics before chasing more volume. Call me biased, but a balanced posterior chain will pay off more than a bigger VMO. If you're below 0.5, your hamstrings are the limiting factor. If you're above 0.9, your quads need more work. Retest every four weeks.

    2. How Do You Know If Hamstrings Are Lagging?

      You'll notice it in the squat. If your knees travel forward and your hips shoot up, quads are doing the work and hamstrings are coasting. Another clue: hamstrings cramp during Romanian deadlifts while your lower back takes over. Or you feel a stretch in the back of your leg but no real tension. The test from step one gives you the number. Use it to confirm what your technique already suggested.

    3. Pick Exercises That Fix the Imbalance

      For hamstrings, heavy hip hinges work best. Romanian deadlifts with a soft knee, plus Nordic curls or seated leg curls. Quads respond to knee-dominant movements: split squats, leg press, walking lunges. Don't load the weak muscle with complex lifts at first. Start with two hamstring isolation moves per session and two quad moves. Progress them separately. You'll fix the gap faster than you'd think. I've seen ratios shift in eight weeks with just that split.

    4. Set Volume and Load Based on the Weak Link

      Put the weak side first in your session. If hamstrings are lagging, start with them while your nervous system is fresh. Use higher reps, twelve to fifteen, with controlled negatives.     • Mistake
      You use the same rep scheme for quads and hamstrings.
      Why
      Quads tolerate high-rep burnout sets. Hamstrings, with their higher fast-twitch makeup, respond better to heavier weight in lower ranges. If you're doing 15-20 reps on leg curls, you're training endurance, not size.
      Fix
      Drop leg curls to 6-10 reps and use enough weight that the last two reps are a real fight. Leave the 20-rep sets to leg extensions.
    • Mistake
      You only train the knee-flexion part of the hamstrings.
      Why
      Leg curls work the short head, but the long head crosses the hip and extends it. Sitting in a curl machine never touches that second job, so you develop half a muscle.
      Fix
      Add an RDL, good morning, or back extension once a week. Two exercises beat one when the muscle has two roles.
    • Mistake
      You compare your leg press max to your leg curl max.
      Why
      These are different movements with different leverage and stability. A 500-pound leg press and a 100-pound leg curl tell you nothing about quad-to-hamstring balance.
      Fix
      Track strength within the same exercise over time. If your RDL is going up and your knees feel fine, the balance is working.

      Why
      No universal ratio suits every body. Insertion points and limb lengths change what normal looks like, so a target number can send you chasing something arbitrary.
      Fix
      Watch your knee stability during split squats and fast lunges. If the knee tracks well and you're progressing, stop worrying about the ratio.
