Low bar squat: proper form, muscles worked, and variations
Low-bar squat is more than a stylistic choice. Research directly comparing it with the high-bar squat shows meaningful differences. In one study, Swedish national-class weightlifters and powerlifters performed high- and low-bar squats at 65% of their 1RM to parallel and deep depths, highlighting technique-specific mechanics [1]. Practical Playbook
Set the bar on your rear delts, not your traps.
Low bar puts the weight on your rear delts, not your traps. That slight shift shortens your torso's lever arm, so you can handle more load. Squeeze your shoulder blades. Hands just outside shoulder width, wrists straight. If the bar digs into your neck, it's too high. Slide it down an inch.
How low should you actually go?
For low bar, depth is hip crease below the top of your knee. That's the powerlifting standard, and it's a reasonable target. Go deeper if your pelvis stays neutral. When your butt tucks under, you've hit bottom early. Film a set from the side. Don't trust what the mirror says. If your lower back rounds before parallel, cut depth until you can hold position.
Drive the floor apart to start the ascent.
Start the ascent by pushing your feet outward like you're trying to part the floor. That's not a mental image; it physically turns on your adductors and glutes. The bar should track over mid-foot. If your hips shoot up faster than your chest, your knees are probably too narrow. Fix it by setting your knees out before you begin the pull.
Keep your elbows under the bar until lockout.
On the way up, keep your elbows pointed at the floor, not back. This keeps the bar in contact with your back. At lockout, stand tall, squeeze your glutes, and hold the bar steady for a second. Don't lean forward to rack the bar. Walk it straight into the pins with the same tightness you had during the set.
Common Mistakes
- Mistake
- Putting the bar on your upper traps and calling it a low-bar squat.
- Why
- That's a high-bar squat. With the bar higher, your torso has to stay more upright, which shifts the work to your quads and pulls the low-bar's whole point out from under you.
- Fix
- Set the bar a couple of inches lower, right across your rear delts, and squeeze your shoulder blades together to make a stable shelf before you unrack.
- Mistake
- Letting your wrists carry the bar because you never built a tight shelf.
- Why
- With no shelf, you'll push through your hands and end up with sore elbows and a bar that slides down your back mid-set.
- Fix
- Grip the bar narrow enough that your wrists are neutral, then pull your shoulder blades together and down. The bar should rest on your back, not your palms.
- Mistake
- Folding forward at the bottom until the squat turns into a good morning.
- Why
- If your hips shoot up first and your chest stays down, the bar drifts forward of midfoot and your lower back takes the brunt. You'll strain your spine and the bar will end up in front of your toes.
- Fix
- At the bottom, keep your chest over your midfoot and brace your core. Think 'hips up and chest up' at the same time on the way out of the hole.
- Mistake
- Ignoring your stance width and just copying someone else's.
- Why
- Hip sockets differ. A stance that works for a long-legged lifter will feel like a sciatic nerve stretch for you, and then you'll cut depth early.
- Fix
- Start with feet shoulder-width apart, then adjust a half-inch at a time. The right stance is one where you can hit depth without your lower back curling under.
- Mistake
- Letting your knees cave inward as you drive up.
- Why
- The low-bar squat is a hip-dominant pattern, and caved knees steals the torque from your hips and dumps load into your knee ligaments.
- Fix
- Push your knees out hard in line with your toes on the way down and keep pushing them out on the way up.
