High intensity exercise: definition, benefits, and examples
High-intensity exercise is defined by physiological thresholds. How do you know you're working hard enough?
The talk test works. At true high intensity, you get out one short sentence, then you're done. For me, that's around 90% of max heart rate. If you're using a watch, your heart rate should hit that zone with a one to two second delay. If you can chat, go harder. If you're seeing stars, back off one notch.
Structure intervals around your pain point
High intensity doesn't mean random sprinting. Pick a work interval you can finish without form collapsing. For running, try thirty seconds on, ninety seconds off. For a bike, forty seconds on, two minutes off. Usually the limit is your breathing, not your legs. If your form breaks, shorten the work interval. Don't push through a squat that turns into a good morning.
Add one hard session per week to start
More isn't better. One true high intensity session a week, for three weeks, beats three sessions that leave you wrecked. In week four, add a second if recovery is clean. You should feel eager for the next one. If you're still sore after 48 hours, cut the volume. High intensity stacks up fast; your body's feedback is the program.

- Max effort spikes your stress hormones and slams your recovery. If you do that multiple times a week, your progress stalls and you wake up feeling wrecked.

- Plan your week with a mix of efforts. Use a perceived exertion scale. Do one or two truly all-out sessions, and make the others hard but sustainable.

- Skipping the warm-up because it feels like wasted minutes.
- Why
- High intensity demands a lot from your joints and tendons. Cold muscle is stiff muscle, so you're more likely to pull something or end up with tendinitis.
- Fix
- Spend 5 to 10 minutes on dynamic movements and lighter versions of the exercise you're about to do. That's not padding, it's what lets you push hard without breaking down.
- Mistake
- Measuring the workout by the clock instead of by how hard it actually feels.
- Why
- A 20-minute interval session on a fresh day is a completely different stimulus than the same 20 minutes after a short night. If you're just matching time, you're not matching intensity.

- Learn to grade your effort on a 1-to-10 scale and adjust your pace on the fly. Your Apple Watch can track time and heart rate, but it can't tell you whether your legs are heavy from yesterday. You have to be the judge.
