Dips: proper form, muscles worked, and common mistakes
Searching for "dips" online is a fast way to hit a wall of medical jargon. In imaging, DIP is Diagnostic Imaging Pathways, a decision tree for picking the right scan [1]. How low should your chest go on dips?

At the bottom, you want a slight stretch in the front of your shoulder, not a pinch. If the shoulder drives forward or catches, cut the rep there. That's it. Full range is fine for healthy shoulders, but I'd rather see a clean half rep than a shaky full one. Don't chase depth for its own sake. My rule? If it feels like a fight, it's not a rep worth taking.
Set the bars shoulder-width and lock your shoulders
Grip width changes everything about this movement. I’ve seen people grind through narrow-grip presses for months, wondering why their chest never grows, when the answer was right there in their hand placement. Narrow grips hammer the triceps, no question. Wide grips load the chest but can jam the shoulder if you’re not careful. My default is a shoulder-width grip; it’s the balanced start that lets me feel the movement in the right places. Before each rep, I pull my shoulders down and back, then I keep them locked there. Letting them shrug toward your ears wastes strength and invites impingement, which I learned the hard way after a nagging ache that took weeks to shake. Push the bars down into the floor. That’s the cue I repeat to myself every single set.
Add tempo and pause for triceps growth
I’ve lost count of how many lifters I see rush their reps, bouncing off the bottom like they’re on a pogo stick. That bounce steals all the tension from your triceps. So here’s what I actually do: take three full seconds to lower the bar, pause for one second at the bottom, then press up with intent. That tempo forces your triceps to do the real work, not your momentum. I’ll start with four sets of six controlled reps, and if I can’t manage a single clean one, I drop to three-second negatives instead. After four weeks, if my elbows start complaining, I deload. Listen to them.
Progress to weighted dips when you hit 15 reps
Once you can grind out three sets of fifteen bodyweight dips, it's time to make things harder. I like squeezing a dumbbell between my heels, though a dip belt works too if you've got one lying around. Add 2.5kg, then stay put until you hit the same rep target. That's the whole game. Stop adding weight the moment your chest starts to sag and your shoulders drift forward. Trust me, I've pushed past that point, and it's not a pretty sight. That's your ceiling.

- That stretch-reflex bounce is doing the heavy lifting, so your triceps and chest basically get a free pass. I see it in the gym all the time: people bouncing through push-ups, and then they wonder why their front delts ache by set three. That bounce slams the front of the shoulder every single rep. It adds up fast. I stopped chasing that rebound years ago after a nagging impingement forced me to reset my form.

- Pause at the bottom for a full second. Then press up under control, no bouncing. If you have to bounce to get the weight moving, you're not training the press, you're training the rebound. I see this constantly in the gym, and I get it, heavy feels good. But trust me, drop the load and grind out a clean rep. That's where the actual strength comes from.

- Flaring elbows out sideways, turning the dip into a weird lateral press.
- Why
- Elbows at 90 degrees or wider? That’s a trap. You’re cramming the shoulder joint into a compressed, weak position, and honestly, I see it in the gym all the time. The movement shifts from your triceps to your delts, so you’re not even getting the arm growth you’re chasing. I’d rather drop the angle to about 45 degrees and feel the triceps lock in. It’s a smaller range, but it’s honest work.

- Tuck those elbows to roughly 45 degrees from your torso. I know it feels awkward at first, but trust me, the angle matters more than you think. As you drive up, imagine you're pushing the bars slightly inward, like you're trying to snap them together at the top. That cue has fixed my own pressing form more than any other single thought. Your wrists should stay stacked under your elbows the whole way, so don't let them drift forward or back. If they do, you're losing power and begging for wrist pain. Keep it tight.

- Letting your shoulder blades roll forward and up at the bottom.
- Why
- When your scaps cave, everything changes. That exercise stops being a chest and triceps builder and turns into a neck and rotator cuff stressor. I've watched lifters grind through sets wondering why their shoulders ache the next morning, and this is almost always the culprit. So keep those shoulder blades packed down and back. It's non-negotiable for me.

- Before you even think about bending your elbows, pull your shoulder blades down and lock them there. I mean really hold it. That position is your anchor, and it should stay put through the entire rep. Honestly, I’ve seen more people lose their form in the first two inches of a pull than anywhere else, and it almost always starts here. Keep your ribcage tall, as if someone’s pressing a hand against your sternum, and don’t let it cave. Short and tight beats loose and long.

My rule is brutal and simple: twenty controlled reps at full depth, no shaking, no half-range cheats. Only then do I let you grab the small plates, and I mean small, start with 2.5 or 5 lbs. The progress comes when you can hit that same rep count with the extra weight and your form still looks like a textbook. That might take you three weeks. That’s fine. I’d rather you add a pound a month than have to deload everything because your ego wrote a check your hips couldn’t cash.
