Set your stance and brace your core
Feet shoulder-width, toes out 30 degrees. Screw your feet into the floor to engage your glutes. Take a big breath into your belly and hold it tight, this protects your spine. Don't let your ribs flare up. Think of your torso as a pressurized can. Most people skip the brace and wonder why their lower back hurts.
How deep should you actually squat?
Below parallel, but only if you can keep your lower back neutral. A 2020 study found that deep squats produce more glute and hamstring activation with no extra knee stress if done correctly. If you feel a butt wink at the bottom, cut depth an inch or two. I'd rather see a controlled half-squat than a loose deep one.
Pick the right bar position
High-bar sits on your traps and keeps your torso more upright, great for quad development and beginners. Low-bar rests across your rear delts and lets you lean over a bit, which recruits more posterior chain. The difference is about 10, 15% in load. Try both. Pick the one that doesn't hurt your wrists or shoulders.
Add weight in small, consistent jumps
Add 5 lbs per session if you're a beginner, 2.5 lbs if intermediate. Big jumps stall progress fast. Track your sets and reps in an app or notebook. If you miss reps two sessions in a row, drop 10% and build back up. Slow and steady beats ego lifting every time.

- Lifting your heels off the floor.

- Even an inch of heel lift shifts your weight forward onto your toes, making it harder to keep your torso upright and your spine neutral. You'll likely compensate by leaning forward, which loads your lower back instead of your legs.

- Keep your weight distributed across your whole foot, you should be able to wiggle your toes. If your heels pop up, try squatting in flat shoes or use a small plate under your heels as a temporary adjustment while you improve ankle dorsiflexion.

- Leading with your lower back on the ascent.
- Why
- That 'good morning' squat pattern, hips rise faster than shoulders, turns your squat into a back-dominant hinge. It puts your lumbar spine in a vulnerable extended position under load.

- Keep your chest proud and your core braced throughout. Think about pushing your back into an imaginary wall behind you. If you consistently butt-wink or tilt forward, drop the weight and practice tempo squats or goblet squats to reinforce torso angle.
