    3. Pick the right bar position

      High-bar sits on your traps and keeps your torso more upright, great for quad development and beginners. Low-bar rests across your rear delts and lets you lean over a bit, which recruits more posterior chain. The difference is about 10, 15% in load. Try both. Pick the one that doesn't hurt your wrists or shoulders.

    Common Mistakes

    • Mistake
      Stopping your squat a few inches above parallel.
      Why
      That's where your quads do most of the work. Cutting depth short means you're leaving strength gains on the table, and it's actually harder on your knees if you never let your hamstrings and glutes fully engage.

      Lifting your heels off the floor.
      Why
      Even an inch of heel lift shifts your weight forward onto your toes, making it harder to keep your torso upright and your spine neutral. You'll likely compensate by leaning forward, which loads your lower back instead of your legs.
      Fix
      Keep your weight distributed across your whole foot, you should be able to wiggle your toes. If your heels pop up, try squatting in flat shoes or use a small plate under your heels as a temporary adjustment while you improve ankle dorsiflexion.

      Leading with your lower back on the ascent.
      Why
      That 'good morning' squat pattern, hips rise faster than shoulders, turns your squat into a back-dominant hinge. It puts your lumbar spine in a vulnerable extended position under load.
      Fix
      Keep your chest proud and your core braced throughout. Think about pushing your back into an imaginary wall behind you. If you consistently butt-wink or tilt forward, drop the weight and practice tempo squats or goblet squats to reinforce torso angle.
